Coffee and Caffeine Before Training: Dose, Timing and Limits

It is probably the most widely used pre-training substance in the world, and one of the few whose effect on performance is solidly documented. Which does not mean people use it well: most take too much, too late, and then wonder why they sleep badly.
What it actually does
Caffeine does not create energy. It blocks adenosine, a molecule that builds up in your brain through the day and signals fatigue. The result: you feel less tired without being less tired.
In lifting specifically, the best established effect is a reduction in perceived effort. The same set feels easier, so you push further, so you produce a bit more work. Measured strength gains are modest, in the order of a few percent, with a clearer effect on total volume and endurance than on a one-rep maximum.
Modest does not mean negligible: on a hard evening session, a few percent more work, repeated over months, adds up.
The dose, and the limits worth knowing
Sports literature describes an effective range of 3 to 6 mg per kilo of bodyweight. Two qualifications rarely make it into the articles that quote it.
First, most of the effect is already there at around 3 mg/kg. Going higher adds little and multiplies side effects.
Second, European food safety authorities consider that, for a healthy adult, 200 mg in a single dose and 400 mg spread across the day carry no safety concern. The 6 mg/kg figure sometimes recommended exceeds that for most people: it is a study protocol, not everyday guidance.

Translated into drinks, here are common ballpark figures:
- An espresso: 60 to 80 mg
- A filter or long coffee: 90 to 120 mg
- Black tea: 40 to 50 mg
- A 250 ml energy drink: around 80 mg
- A pre-workout serving: 150 to 300 mg, sometimes more
Start at the bottom of the range, and remember that the 400 mg daily ceiling includes your morning coffees. Sensitivity varies enormously: some people feel a clear effect at 100 mg, others sleep badly on the same dose taken at midday.
Timing
Blood levels peak 45 to 60 minutes after you drink it. Having your coffee as you walk into the gym means benefiting from it mid-session rather than at the start.
The simple cue: 30 to 60 minutes before. On the way there, not in the changing room.
The real cost: your sleep
Caffeine's half-life is around 5 to 6 hours. A 5 pm coffee still leaves half the active dose in you at 11 pm, and a quarter at 5 am. That is precisely why so many people who train in the evening sleep badly and blame the training itself.
The useful rule: nothing within 8 hours of bedtime. If you train at 8 pm and go to bed at 11, caffeine is probably not a good idea, or only at a very low dose. Our article on sleep and recovery goes further, and the timing question itself is covered in the best time to train.
The trade-off is easy to state: a little performance tonight against a degraded night, knowing that the night affects your next three sessions.
Tolerance
If you drink coffee daily, your body adapts and the acute performance effect shrinks. Data on whether full breaks help is mixed, and abrupt withdrawal often brings headaches and fatigue for a few days.
The sensible approach, rather than a detox: keep a moderate, regular intake and save the slightly higher dose for hard sessions. Plenty of people have their habitual morning coffee and take a bigger dose only before heavy sessions. It is easy to sustain.
Coffee or pre-workout?

Three things to check if you use one: the exact caffeine dose per serving, often above 200 mg; blends that do not disclose quantities; and the knowledge that the facial tingling comes from beta-alanine, is harmless, and says nothing about how well the product works.
Coffee costs ten times less and is far easier to dose.
Who should avoid it or talk to a doctor
Caffeine is not harmless at high doses. It raises heart rate and blood pressure, and it can trigger anxiety, tremors, digestive upset and palpitations.
Get medical advice before using pre-workout-level doses if any of these apply: high blood pressure, arrhythmia or a cardiac history; an anxiety disorder; chronic insomnia; reflux or ulcers; pregnancy or breastfeeding, where health authorities advise staying under 200 mg of caffeine per day; regular medication, since several drugs interact with caffeine. For adolescents, the reference limits are considerably lower than for adults, and heavily dosed pre-workouts are not intended for them.

It slightly raises energy expenditure and can mildly reduce appetite, but the effect is too small to change your calorie balance. Its value is performance and alertness, not weight loss.
Caffeine is one of the few variables you can easily test on yourself. Just write "coffee" or "no caffeine" in the session note in Musku for a few weeks. Reading back through your history, you will see whether your best sessions consistently fall on the days with it, or whether the difference is in fact nonexistent for you.
