Stretching: before, after, or not at all?

Stretch before to avoid injury, stretch after to avoid soreness. Both pieces of advice have circulated for decades in every gym and PE class. The problem is that neither really holds up to examination. Here is what stretching actually does, and how to use it intelligently.
Two types of stretching, two uses
First, we need to separate two practices that often get confused:
- Static stretching. You take a lengthened position and hold it, generally twenty to sixty seconds. This is what people picture when they think of stretching.
- Dynamic stretching. You perform large, controlled movements without holding the position: leg swings, shoulder rotations, arm circles.
That distinction is not a theoretical detail. The two have neither the same effects nor the same right moment.
Before your session: dynamic mobility
This is the best established point, and yet the most often misapplied. Static stretches held for a long time before exercise temporarily reduce your strength and power. Holding a stretch for forty five seconds right before a heavy set is therefore not a good idea.
What to do instead: dynamic mobility. Large movements that raise your body temperature and prepare your joints for the range you are about to demand. Then progressive ramp up sets on your first exercise, which remain the best specific warm up there is.
If one area is particularly stiff and hampers a movement, a short ten to fifteen second stretch is still acceptable. It is the long held position that causes the problem.
After your session: pleasant, but not magic
Here is where the most stubborn myth lives. Stretching after exercise does not prevent soreness. The research on this is fairly clear, the effect is negligible if not absent.
That does not make it useless. Stretching after a session provides a welcome sense of relaxation, helps you wind down, and is an enjoyable moment for many people. Those are good reasons to do it, but do not expect protection against soreness.

What stretching actually delivers
Its main benefit is simple and very real: it improves flexibility and joint range of motion. That is not an aesthetic goal, it has direct practical consequences.
Better ankle mobility lets you squat deeper without your heels lifting. Better hip mobility makes deadlifting with a flat back easier. Better upper back mobility improves your position on the bench press and overhead press.
In other words, stretching is not for recovery, it is for unlocking positions that limit your technique.
How to practice it usefully
If you want to gain flexibility, a few concrete guidelines:
- Place it away from your heavy sessions, or at the end of a session, never right before a strength movement.
- Hold each position 30 to 60 seconds, breathing calmly, with no jerking or bouncing.
- Target the areas limiting your movements, generally ankles, hips, and upper back.
- Be consistent. Flexibility comes from repeated practice over weeks, not one intense session a month.
- Stay in discomfort, never in pain. A stretch should not hurt.
Five to ten minutes, three times a week, is enough to make clear progress.
The underrated role of lifting
Here is a point many people miss: full range lifting maintains and improves mobility. Squatting to depth, controlling the bottom of a press, performing a full Romanian deadlift: all these work your muscles in a lengthened position under load.
Contrary to the old idea that lifting "makes you stiff", it is rather training through a cut range that limits mobility. Working cleanly through the full path of your movements already does a large part of the job.
