Creatine: what it does and how to take it

August 6, 2026BeginnerIntermediate

Informational content: this is not a substitute for medical advice. Check with a doctor before starting a training program, especially if you have a health issue or any pain.

It is the most studied supplement in the world, and yet the one carrying the most rumors. Does creatine make you puffy? Does it damage your kidneys? Do you need a loading phase, cycles, or to take it after training? Here are clear answers, without marketing and without recycled myths.

What is creatine?

Creatine is a molecule your body produces naturally and that you also get from meat and fish. It is stored in your muscles as phosphocreatine and acts as an immediate energy reserve.

In practice, during short intense efforts like a heavy set, your muscle draws on that reserve to regenerate its fuel. Supplementing with creatine increases those stores, letting you produce slightly more effort before fatiguing.

What it actually does

Creatine is not a miracle product, but its effects are real and well documented:

  • More reps per set. The main benefit: you hold one or two extra reps on your heavy sets.
  • More volume over time. Those extra reps, accumulated over months, translate into more muscle built.
  • Better recovery between sets. You handle repeated intense efforts more easily.
  • A slight weight gain from intramuscular water. The muscle holds more water, giving it a fuller look.

Key point: creatine does not build muscle on its own. It lets you train better, and it is your training that builds the muscle.

What dose should you take?

It is simple: 3 to 5 grams per day, every day, including rest days. That is it.

As for the form, choose creatine monohydrate. It is the most studied, the cheapest, and the most effective. Versions marketed as superior, HCl, kre-alkalyn and others, cost more with no demonstrated advantage.

Loading phase: useful or not?

A loading phase means taking around 20 g a day for 5 to 7 days, then dropping to 3 to 5 g. It saturates your stores faster.

Is it necessary? No. By simply taking 3 to 5 g daily, your stores will be full within three to four weeks. You get exactly the same result, without the digestive upset loading sometimes causes. The only benefit of loading is gaining a few weeks if you are in a hurry.

When should you take it?

It does not matter. Contrary to popular belief, there is no magic window. Creatine works by saturating your muscle stores over the long run, not through an immediate effect like caffeine.

The only thing that counts is consistency: take it at whatever time of day you are sure not to forget. With a meal if your stomach is sensitive.

Setting the myths straight

MythReality
Creatine damages your kidneysNo demonstrated effect in healthy people, even over several years
It makes you puffy and bloatedThe water is stored in the muscle, not under the skin. It does not make you look puffy
You need to cycle itUnnecessary. Continuous use is more effective and safe
It is a doping productNo, it is a legal supplement found in everyday food
It causes hair lossNo solid evidence, the claim rests on a single unreplicated study

One important note: if you have a known kidney condition or any doubt about your health, talk to a health professional before supplementing. That applies to any supplement.

Who benefits from it

Creatine benefits most lifters, beginners and advanced alike. Vegetarians and vegans often respond particularly well, because their baseline stores are lower without dietary intake.

Roughly 20 to 30 % of people are so called non responders: their natural stores are already high, so the effect is minimal. If after two months of consistent use you notice no difference, that may be your case.

Frequently asked questions

How much creatine should you take per day?

Three to five grams of creatine monohydrate per day, every day, training or not. That is the maintenance dose that gradually saturates your muscle stores.

Is creatine bad for your kidneys?

In healthy people, no study has shown harmful effects on the kidneys, even over several years of use. If you have a known kidney condition, ask a health professional.

Do you need a loading phase?

It is not necessary. Taking 3 to 5 g per day fills your stores within three to four weeks, with the same end result and less risk of digestive upset.

When should you take creatine?

Timing does not matter, because the effect comes from gradual saturation of your stores. Take it whenever you are sure not to forget, optionally with a meal.

Creatine lets you squeeze out one or two extra reps, but you still need a way to verify it. That is exactly the kind of difference you cannot feel: it shows up in the numbers. By logging your sets in Musku, you can objectively compare your performance before and after several weeks of use, and see whether your volume and loads have genuinely progressed.
