Heavy or Light: Which Rep Range for Which Goal?

You have certainly seen the chart: 1 to 5 reps for strength, 8 to 12 for size, 15 and up for endurance. It is pinned to the wall in half the gyms in the world and copied into most programmes. It is not wrong, but it has become misleading, because people make it say far more than it actually contains.

Where the chart comes from

It dates from a time when training was described in terms of neatly separated "qualities". The underlying idea is sound: the heavier the load, the fewer reps are possible, and the more neural adaptation outweighs muscular adaptation.

The trouble started when it was turned into a rigid instruction: "below 8 reps you build no muscle, above 12 you are doing cardio". That is the part the last fifteen years of research have largely corrected.

What the research changed

For muscle growth the finding is fairly clear: between roughly 5 and 30 reps per set, hypertrophy is comparable, on one non-negotiable condition, which is that the set finishes close to failure.

In other words, a set of 8 with 25 kg and a set of 20 with 12 kg can produce much the same result on a curl, as long as both are genuinely hard. What builds muscle is high effort held across enough sets, not a specific number on the bar.

For strength, however, the old chart still holds. Strength is specific: if you want to lift heavy, you have to train heavy, because much of the progress comes from coordination, technique and neural efficiency on that particular movement at that particular load.

Choose per exercise, not per goal

The simplest way to apply all this is to let the exercise decide.

  • Heavy compounds (squat, deadlift, press, pull-ups): 5 to 10 reps. They handle load well, they are easy to progress incrementally, and this is where strength matters.
  • Secondary compounds (leg press, machine rows, dumbbell press): 8 to 15 reps.
  • Isolation (raises, curls, extensions, calves): 10 to 20 reps. Going heavy on a lateral raise is uncomfortable and rarely more productive.

This split is not arbitrary: it puts heavy loads where they are safest and easiest to track, and long sets where they are most tolerable.

Every range has a cost

Heavy work taxes the nervous system and the joints. It needs more warm-up, longer rest periods, and it forgives technical sloppiness far less. You cannot do much of it in one session.

Light work demands going very close to failure. That is its main drawback and it is underrated. A set of 20 stopped six reps short does almost nothing, whereas a set of 6 stopped two reps short is still productive. The lighter the load, the less licence you have to stop early.

Light work also takes time. A 25-rep set lasts a full minute, and it often ends with you out of breath rather than out of muscular capacity.

Which is why 6 to 15 is the best compromise for most people: heavy enough that the set ends before your breathing does, light enough to stay sustainable session after session.

Should you vary it?

Varying is not essential, but it is comfortable. One arrangement that works well is to use several ranges within the same session rather than switching blocks every two months: heavy on the first exercise, moderate on the next ones, long on the finishing work.

You end up with strength on your main lifts, volume on everything else, and joints that are not taking near-maximal loads across ten exercises.

What matters more than the range

Three things weigh more than the number of reps you pick:

  1. Proximity to failure. Two to three reps in reserve on your working sets, the marker described in our article on RPE and RIR.
  2. Progression over time. One range with rising loads beats any fixed range. That is the whole point of progressive overload.
  3. Weekly volume per muscle group, which determines how much stimulus you get.

With those three settled, the choice between 8 and 12 reps becomes a detail.

Frequently asked questions

Do high-rep sets get you lean?

No, and this is one of the most persistent confusions. Fat loss depends on your calorie balance, not on reps per set. Long sets with light weights do not "tone" anything more: they build muscle like any other set, provided they are taken close to failure.

Can you build muscle doing only sets of 5?

Yes, and it is a common approach among strength-focused lifters. You simply need more sets to reach sufficient volume, and accumulated fatigue is higher. Many people end up adding longer sets on accessories for that reason.

Should I change rep ranges regularly?

Not necessarily. What matters is progressing within the range you use. Changing too often stops you seeing whether you are advancing, since you never have two comparable sessions.

What range should a beginner use?

6 to 12 reps on almost everything. Heavy enough to build strength and learn to brace, moderate enough that technique stays clean while you are still learning the movement.

The one real risk of using several ranges is losing track of your progress.
