# Hydration and Lifting: How Much to Drink, and When It Matters

This is the simplest variable of all, and probably the most neglected. Not out of indifference: mild dehydration does not announce itself with thirst, it shows up as a slightly flat session that you then blame on sleep, stress or motivation.

## The threshold that matters: 2 %

The figure is consistent across studies: from a **loss of 2 % of bodyweight in water**, performance degrades. Strength, endurance, focus and heat tolerance all drop together.

For an 80 kg person, 2 % is 1.6 litres. That is far less than people imagine: one hard session in a poorly ventilated gym, after a day when you drank little, gets you there comfortably.

The good news is the flip side: below that threshold the effect on your sets is negligible. You do not need to be perfectly hydrated, only not clearly dehydrated.

## How much to drink

One point clears up a lot of confusion: official recommendations refer to **total water**, food included. European food safety authorities set roughly **2.5 litres a day for men and 2.0 litres for women**, of which **20 to 30 % comes from food**. What is left to actually drink is therefore well below the figures you see circulating.

On top of that come training losses, roughly **0.5 to 1 litre per hour of training** depending on how much you sweat and how warm the gym is. These ranges assume a healthy person at moderate temperature: in real heat, needs rise considerably.

During the session itself, **300 to 600 ml per hour** covers most indoor situations, in regular sips rather than all at once. Downing half a litre between two sets of squats is mainly a good way to feel heavy.

## Two simple ways to know where you stand

**Urine colour.** The most practical indicator there is. Pale straw yellow means you are well hydrated. Dark or amber means drink. One caveat: B vitamin supplements turn urine bright yellow and make the reading useless.

**The weigh-in test.** Weigh yourself just before the session and just after, without wet clothing. The difference is essentially water. **One kilo lost equals roughly one litre** of sweat, and the rule is to drink back **1.2 to 1.5 litres per kilo lost** over the following hours. Do this test two or three times to learn your profile; it is not a weekly ritual.

This test beats any table for one reason: it gives you **your** number. Two people of the same weight can lose 400 ml or 1.2 litres in the same session.

## Electrolytes: when they actually matter

For a standard one-hour lifting session in a temperate gym, water is enough. Enhanced drinks add nothing.

They become relevant in three cases: sweating heavily for **more than an hour**, training **in the heat**, and being a heavy sweater whose clothes dry with white salt marks, a sign of sodium-rich sweat.

In those cases, a pinch of salt in your bottle or a commercial sports drink does the same job. The rest of the time it is flavoured sugar.

## Drinking too much is also a problem

**Excess water is not harmless.** Drinking very large volumes of plain water in a short time, especially while sweating heavily, can dilute blood sodium and cause hyponatraemia. It is rare in lifting and mostly affects long endurance events, but it is serious.

**Headache, nausea, vomiting, confusion, swollen hands or seizures after drinking a lot of water are a medical emergency.** These are not dehydration signs to treat by drinking more: call emergency services.

Separately, if you take diuretics or have kidney or heart disease, your fluid intake may need to be set by your doctor. The guidance in this article is for healthy people and does not replace medical advice.

## What counts and what does not

- **Coffee and tea count.** Their diuretic effect is weak and largely offset by the fluid they provide.
- **Food counts too**, for 20 to 30 % of intake: fruit, vegetables, soups, yoghurt.

## A routine that fits in three habits

1. A large glass on waking, before coffee.
2. A filled bottle wherever you spend your day, refilled once or twice.
3. 300 to 600 ml during the session, in regular sips.

That covers the vast majority of cases. Counting millilitres adds nothing, and drinking well past thirst improves no performance.

## Frequently asked questions

### Do I really need three litres a day?

It is a widespread figure but too high for most people. Official guidance refers to total water, food included, and sits around 2.5 litres for men and 2.0 for women at moderate temperature. What you actually drink is closer to 1.5 to 2 litres, plus whatever you lose training.

### Should I drink during the session or afterwards?

Both, but during matters more: you limit the loss rather than chasing it. Regular sips between sets are more effective and more comfortable than a large volume at once.

### Does drinking lots of water help build muscle?

Not beyond being properly hydrated. Muscle contains a lot of water, but drinking more than you need does not enlarge your fibres, it just increases your trips to the bathroom.

### Why does my weight swing by 2 kg day to day?

Mostly water, salt and gut contents. These swings have nothing to do with fat or muscle, which is one reason a weekly average beats any single reading.
